1. Air squat. Todd Nief, owner of South Loop Strength & Conditioning in downtown Chicago, says you should begin the air squat by initiating the movement at both the hip and knees simultaneously, making sure your feet are flat on the ground throughout.
2. Shoulder press. The shoulder press is a fundamental beginner move, according to Jessica Murden, owner of CrossFit ACT in Saddle Brook, New Jersey, as it creates a “strong overhead position” for many of the more advanced CrossFit moves.
3. Burpee. Burpees are the move everyone loves to hate. But why? They’re tough and effective, and Murden says they’re great for metabolic conditioning. From a standing position, lower yourself to a squat.
4. Pushups. Brandon Mancine, personal trainer and CrossFit coach, warns not to use your knees if you can’t do a basic pushup. Resorting to your knees doesn’t allow you to build up the strength needed to eventually do a full pushup.
5. Pushup with hand release. Need some help with your pushup form? Nief says releasing your hands, as in this move, will help you go all the way down — getting the most out of your pushups.
6. Box jump. The box jump is “one of the purest forms of explosive exercise,” says 2008 CrossFit Games champion Jason Khalipa. Using a stable box or platform, stand upright with your heels shoulder-width apart and toes pointing slightly outward.
7. The Clean. To avoid injury, Khalipa suggests using an empty bar when you’re just starting out. If that’s too heavy, try a broom instead. Start with your feet hip-width apart.
8. Kettlebell swing. When you do a kettlebell swing, make sure to keep your knees unlocked and avoid driving them forward, says Nief. You will need a kettlebell.

2. Fran. Fran is a series of thrusters and pullups done as quickly as possible. This is a shorter WOD that includes three rounds, including 21 reps of each exercise in the first round.
3. Murph. Murph is pretty simple, but relentless: Run one mile and then do 100 pullups, 200 pushups, 300 squats, and then run another mile. Do it as fast as you can.
4. The Seven. Exercises are done as quickly as possible in a cycle for seven rounds. Each round includes 7 handstand pushups, 7 135-pound thrusters, 7 knee-to-elbows, 7 245-pound deadlifts, 7 burpees, 7 kettlebell swings, and 7 pullups.
5. The Ryan. The Ryan lasts five rounds, done as fast as possible. Each round includes 7 muscle-ups followed by 21 burpees. The workout is named after Missouri firefighter and CrossFit enthusiast Ryan Hummert, who was killed by sniper fire while responding to a call.
6. King Kong. As Forster puts it, “It’s a faster workout, but if you can’t lift a lot of weight, you’ve got no shot.” There are three rounds done as quickly as possible, all unbelievably difficult.
7. Arnie. Arnie is a “Hero” WOD (created to honor fallen heroes) in honor of LA County Fire Fighter Specialist Arnaldo “Arnie” Quinones, 34, who was killed in the line of duty in 2009.
8. Roy. This brutal hero WOD in honor of Marine Corps Sgt. Michael C. Roy is made up of five rounds for time of 15 deadlifts at 225lbs, 20 box jumps (24-inch box), and 25 pull-ups.
9. DT. Performed in honor of USAF SSgt Timothy P. Davis, DT is a brutal mess of heavy barbell movements. Complete 5 rounds for time of 12 deadlifts, 9 hang power cleans, and 6 push-jerks.
10. Burpee Mile. Exactly as it sounds: complete one mile of burpees. Find a track, do a burpee followed by a broad jump. Repeat for four times around the track or 1600 meters.
